“Eat the rainbow” is not just a cute phrase. What are polyphenols?
Polyphenols are natural compounds made by plants. Thousands have been identified across fruits, vegetables, tea, coffee, cocoa, olive oil, herbs, nuts, seeds, and whole grains. Plants use them in jobs such as responding to sunlight, pests, and stress; some also help create the color, flavor, or gentle bitterness we notice in food.
You will usually hear about four big families:
- Flavonoids, the largest group. This family includes the anthocyanins behind many red, purple, and blue foods, plus catechins found in tea and cocoa.
- Phenolic acids. Coffee and whole grains are familiar sources.
- Stilbenes. Resveratrol, found in grapes and some berries, belongs here.
- Lignans. Flaxseed is an especially well-known source.
Different families behave differently in the body. Many also meet your gut microbes along the way, and those microbes help transform them into other compounds your body may use. It is less like one super-ingredient and more like a very colorful cast.
Why are polyphenols important?
Polyphenol-rich eating patterns are associated with markers of cardiovascular and metabolic health, and researchers are especially interested in the two-way relationship between polyphenols and the gut microbiome. But “polyphenols” describes thousands of different compounds, so one food or one family should not be expected to do everything.
The long-term signal is promising. A 2024 meta-analysis of seven cohort studies found that higher dietary polyphenol exposure was associated with a modestly lower risk of death from any cause. In a separate re-analysis of the PREDIMED study, adults at high cardiovascular risk in the highest polyphenol-intake group had 37% lower mortality than those in the lowest group.
Those are associations, not proof that polyphenols alone extend life. Food patterns travel with other habits and thus, the practical takeaway is gentler: more colors = more plant variety. Which is exactly what a rainbow is!
What foods are high in polyphenols?
Cocoa, dark chocolate, berries, flaxseed, olives, nuts, coffee, and tea are among the richest everyday sources of polyphenols. Researchers ranked foods using the Phenol-Explorer database; the approximate values below come from the published analysis and refer to 100 grams of food or 100 milliliters of a drink.
Variety, ripeness, storage, and preparation can all change the amount, so treat this as a map, not a scoreboard.

How many polyphenols should you eat per day?
There is no official daily recommendation for polyphenols: unlike fiber, no health authority has set a target number. The strongest long-term signal comes from a 12-year study of older adults, which measured polyphenols in urine as a proxy for intake. People above roughly 650 mg a day had 30% lower mortality than those below 500 mg. Population studies often estimate typical intake at around 1 gram per day, though results vary by country, diet, and measurement method.
